Dumbbell Workout at Home (Full 4-Week Plan, 2026)
You do not need a gym to build muscle. Two dumbbells and a bench give you access to almost every effective compound movement: presses, rows, squats, split squats, deadlifts, curls, extensions. This guide gives you a complete 3-day plan you can run for 4 weeks, then repeat with heavier loads.
The equipment you actually need
- One pair of adjustable dumbbells (5 to 32.5kg per hand is a great starting range for most home lifters)
- One flat or adjustable bench (adjustable is worth the extra £30)
- A doorway pull-up bar or resistance band anchor (optional but doubles the exercise pool)
- A resistance band or two for warm-ups and finishers
- That is the entire kit. Total cost around £200 to £400 for equipment that lasts 10 years.
The 3-day split (push, pull, legs)
Run Day A on Monday, Day B on Wednesday, Day C on Friday. Do a 5-minute warm-up before each session: 2 minutes of easy movement, then a lighter set of the first exercise. Rest 90 seconds between working sets, 2 minutes on the heavier lifts.
Day A: Push (chest, shoulders, triceps)
- Dumbbell bench press: 4 x 6 to 10
- Dumbbell shoulder press (seated or standing): 3 x 8 to 12
- Incline dumbbell press (bench at 30 degrees): 3 x 10 to 12
- Dumbbell lateral raise: 3 x 12 to 15
- Overhead dumbbell triceps extension: 3 x 10 to 12
- Push-up finisher: 2 x max reps
Day B: Pull (back, biceps, rear delts)
- One-arm dumbbell row (knee on bench): 4 x 8 to 10 per side
- Chest-supported dumbbell row (chest on incline bench): 3 x 10 to 12
- Dumbbell Romanian deadlift: 3 x 10 to 12
- Dumbbell shrug: 3 x 12 to 15
- Dumbbell hammer curl: 3 x 10 to 12
- Rear delt fly (bent over): 3 x 12 to 15
Day C: Legs (quads, glutes, hamstrings, core)
- Goblet squat: 4 x 8 to 12
- Bulgarian split squat: 3 x 8 to 10 per side
- Dumbbell Romanian deadlift: 3 x 8 to 10
- Walking lunge: 3 x 10 per side
- Standing calf raise (dumbbells in hand): 3 x 15 to 20
- Plank + side plank finisher: 2 x 45 seconds each
How to progress each week
Every week, either add one rep to each set or increase the load by one increment. When you hit the top of a rep range on every set, add weight next session and drop back to the bottom of the range. This is called double progression and is the single most reliable method for home training.
After 4 weeks, take a lighter week (drop sets by one, keep the weights the same) then repeat the plan with heavier loads. Most people can run this cycle for 6 to 12 months before needing more equipment.

FAQ
Can I really build muscle with just dumbbells at home?
Yes. As long as the load is progressive and challenging, dumbbells build muscle as effectively as barbells for the first several years of training. Most home lifters plateau on programming and consistency, not equipment.
What weight dumbbells should I buy?
For most beginners, an adjustable pair covering 5 to 25kg per hand is enough for 6 to 12 months. Committed lifters should stretch to 5 to 32.5kg per hand. Fixed dumbbell pairs are cheaper up front but expensive as you get stronger.
How long should a dumbbell workout at home take?
40 to 55 minutes including warm-up. If it takes longer, you are resting too much or running too many exercises. Six exercises done well beats ten done poorly.
Is 3 days a week enough?
For 90% of people, yes. Three well-run full-body or push-pull-legs sessions with progressive overload produces excellent results. Four or five days is only worth it if recovery, sleep and nutrition are locked in.
Do I need a bench?
A bench roughly doubles the exercise pool: bench press, incline press, chest-supported row, step-ups, split squats with rear foot elevated. If budget is tight, buy the bench before the second pair of dumbbells.
How do I train legs hard with light dumbbells?
Use single-leg movements. Bulgarian split squats, walking lunges and step-ups make 15kg dumbbells feel like 40kg. Add tempo, pauses and higher reps to increase the challenge without more load.
