Beginner Gym Workout Plan (Full 8-Week Plan, 2026)
Walking into a gym without a plan is why most beginners quit inside a month. This 8-week programme gives you exact exercises, sets and reps for three sessions a week, plus how to progress every session and what to do when you plateau. Follow it and by week 8 you will look stronger, feel more confident and know your way around every rack, bench and cable in the building.
Why full body 3 days a week beats a body-part split for beginners
Beginners grow from every hard set they do, no matter which day of the week. Training each muscle group three times a week produces roughly twice the growth of hitting it once a week (Schoenfeld meta-analysis, 2016). A full-body split gives you that frequency, keeps sessions short, and means missing one day is not catastrophic.
Save the 5-day 'chest day, back day, leg day' split for year 2 when you actually need more volume than a full-body plan can deliver.
The plan (train Monday, Wednesday, Friday)
Warm up for 5 to 8 minutes: light cardio then a light set of the first exercise. Rest 90 seconds between sets on isolation, 2 minutes on the compound lifts. Every exercise: leave 2 reps in the tank on the first set, push the last set close to failure.
Day A
- Goblet squat or leg press: 3 x 8 to 10
- Dumbbell bench press: 3 x 8 to 10
- Lat pulldown (wide grip): 3 x 10 to 12
- Dumbbell Romanian deadlift: 3 x 10
- Machine shoulder press: 3 x 10
- Plank: 3 x 30 to 45 seconds
Day B
- Trap-bar deadlift or dumbbell deadlift: 3 x 6 to 8
- Incline dumbbell press: 3 x 10
- Seated cable row: 3 x 10 to 12
- Walking lunge: 3 x 10 per side
- Dumbbell lateral raise: 3 x 12 to 15
- Cable triceps pushdown: 3 x 12
Day C
- Back squat or hack squat: 3 x 6 to 10
- Assisted or full pull-up: 3 x max reps
- Machine chest press: 3 x 10
- Hip thrust (barbell or machine): 3 x 10
- Dumbbell hammer curl: 3 x 12
- Face pull (rope): 3 x 15
How to progress (the double progression rule)
Every session, try to add either one rep to each set or a small weight increment. When you hit the top of the rep range on every set, add weight next session and drop back to the bottom. That is the whole progression system for the first year. Do not overthink it.
Example: bench presses 3 x 8 at 25kg becomes 3 x 9 at 25kg, then 3 x 10 at 25kg, then 3 x 8 at 27.5kg. Repeat that pattern for months. That is what building strength looks like.
The eight-week structure
- Weeks 1 to 2: focus on form. Use loads you can control cleanly.
- Weeks 3 to 5: push weights up every session where possible.
- Week 6: deload. Same exercises, drop each set by 1 and use 80% of your usual load.
- Weeks 7 to 8: rebuild higher. Target new personal bests on the compound lifts.
- After week 8: repeat the plan or swap in slightly harder variations (barbell bench, barbell squat, chin-ups).

How long should a beginner gym workout take?
45 to 60 minutes including warm-up. Longer usually means too much rest or too many exercises. Six well-run exercises beats ten rushed ones.
How much weight should a beginner lift?
Start with a weight you can lift for 10 clean reps with 2 reps left in the tank. If it feels easy, add weight next session. Ego lifting in month one is the fastest way to injury and quitting.
How many days a week should a beginner train?
Three. Every extra session past three has diminishing returns for beginners and increases the chance of missed weeks and burnout. Get three consistent for 12 weeks before adding a fourth.
How long until a beginner sees results?
Strength jumps in 2 to 3 weeks, visible muscle and definition in 6 to 10 weeks, clear photo-worthy change by week 12. Consistency beats intensity every time.
Should beginners do cardio too?
Yes, 2 to 3 short sessions a week (20 to 30 minutes of walking, cycling or rowing) supports heart health and recovery without interfering with strength gains.
What if I miss a session?
Move it to the next day and shift the rest of the week. Never try to double up two sessions in one day. Life happens. Adaptive plans win.
